How to fuel your young climber for performance, protect their growing body, and prevent burnout.

Why Youth Climbers Have Unique Nutritional Needs

Most youth climbers are under-fueling without knowing it. A study by sports dietitian Marisa Michael found that 82% of adolescent climbers (ages 11 to 17) were not eating enough calories to account for the energy demands of their training. Teen athletes are simultaneously fueling rapid physical growth AND athletic performance, the highest energy demands they'll ever face.

Key Calorie Numbers

  • A very active 10-year-old boy needs 2,000 to 3,000 calories per day, roughly equivalent to a fully grown active adult male.
  • Active teenage boys need 2,600 to 3,200 calories/day; active teenage girls need 2,200 to 2,400 calories/day.
  • Youth athletes can require approximately 3,000 calories or more to support both training and physical growth.

A note on body image: Climbing is a weight-conscious sport. Beginning in the pre-teens, both girls AND boys can feel pressure to be "lean." This can lead to disordered eating. Parents should be vigilant about this and prioritize fueling over restriction.

Children under 13 are naturally good at self-regulating their food intake. Don't force sports nutrition on uninterested kids.

Macronutrients for Young Climbers

Carbohydrates: The Energy Foundation

Carbohydrates are the primary fuel for climbing's anaerobic demands. During puberty, climbers lose the ability to efficiently burn fat for anaerobic exercise. Teens should aim for 55%+ of calories from carbohydrates.

Teens should aim for 30 to 60 grams of carbohydrates per hour during active climbing to maintain glycogen stores.

  • Complex carbs (2 to 4 hours before): oats, sweet potatoes, brown rice, whole grain bread, quinoa
  • Simple carbs (30 to 60 min before): banana, pretzels, fruit snacks, white bagel, animal crackers, applesauce, dates

Protein: Growth and Recovery

General rule: 1.6 g of protein per kg of body weight for teen climbers. Post-climb, target 20 to 25 g of protein within one hour to support muscle growth and recovery.

Good sources: lean meats, poultry, eggs, dairy (Greek yogurt, cheese), legumes, soy, nuts and seeds.

Healthy Fats

About one-third of calories can come from healthy fats: nuts, seeds, avocado, fish, hummus, and olive oil. Avoid high-fat meals right before a session, as they can cause GI discomfort.

Hydration for Young Climbers

Hydration affects grip strength, muscle function, mental focus, problem-solving ability, injury risk, and recovery speed. A simple rule of thumb: divide body weight in half and drink that many ounces per day minimum (e.g., a 100-lb climber = 50 oz minimum).

  • Before exercise: 16 oz of water 2 hours before; another 8 to 16 oz right before.
  • During exercise: Every 15 to 20 minutes, drink at least 4 to 6 oz of fluid.
  • After exercise: 16 to 24 oz per pound of body weight lost during activity.

Sports drinks: Water is the best choice for pre-pubertal children. For teen competitive climbers, sports drinks can aid performance during intense training and competitions.

Physical Recovery: Sleep, Rest Days, and Active Recovery

Your body doesn't get stronger during training; it gets stronger during rest. The adaptation process is called supercompensation. Experts recommend 24 to 72 hours of rest between sessions, depending on intensity.

  • 1 to 2 rest days per week from structured sports
  • Longer 2 to 4 week breaks from training every 2 to 3 months
  • The American Academy of Pediatrics recommends participating in multiple sports (at least until puberty) to decrease injury and burnout risk
  • Sleep is the single most important recovery tool. Hours of sleep before midnight count the most for athletic adaptation.

Finger Care and Skin Management

The most serious concern for youth climbers is epiphyseal (growth plate) stress fractures. Growth plates are at highest risk during ages 11 to 14 for girls and 12 to 16 for boys. A study found 64% of youth growth plate fractures were associated with crimp grip during high-intensity movements.

Warning Signs of Growth Plate Injury

  • Tenderness on the back of the middle finger joint
  • Swelling of a knuckle
  • Finger stiffness, especially after climbing
  • Pain during everyday activities (not just climbing)
  • If any of these appear: stop climbing and see a sports medicine doctor.

Daily skin maintenance:

  • After climbing: wash chalk off hands promptly (chalk is extremely drying)
  • Moisturize daily with lotions containing hyaluronic acid and ceramides
  • File calluses with a pumice stone to smooth jagged edges
  • For flappers (torn skin): tape the finger with climbing tape, keeping the adhesive fold over the wound

Fuel the Climb

Proper nutrition and recovery are the foundation of every strong young climber.

Mental Recovery and Preventing Burnout

Youth climbing is rapidly growing in competitiveness. Burnout is an increasingly common issue. Warning signs include:

  • Chronic muscle or joint pain
  • Personality changes or increased moodiness
  • Declining athletic performance
  • Loss of enthusiasm for climbing
  • Trouble sleeping

Rest is the ONLY treatment for true burnout. Athletes typically need 4 to 12 weeks of rest to fully recover. Prevention strategies include keeping training fun and varied, encouraging a second sport, and not making the athlete's identity synonymous with climbing performance.

The Good News

Research from 2024 (Frontiers in Psychology) found that youth rock climbers had significantly lower scores for anxiety disorders compared to non-athlete controls. Climbing builds mental resilience alongside physical strength.
